My 6230i is currently V3.30
The latest version (that I know of) is v3.50

Anyone know where/how can I upgrade my firmware?

Firmware upgrades can be done at your nearest Nokia Authorised Service Point.

go to http://www.nokia.com/repair to find out where your closest one is.

I'd rather do it myself, but decided follow your recommendation and I went to my local Vodafone shop to get it done. They told me I'd have to send my phone away to be updated. With a turnaround of 5 days

Where can I get the upgrade file and key instructions to do the upgrade myself?

Firmwares are sent the Service Points and require a Flasher kit and not just a cable.
